I am on fire with my creativity in the box this week. First we had a hybrid Karen, now we have a hybrid Randy. I love it - for a long time I was planning out the month of workouts, to make sure we were evenly hitting parts of the body etc. now, that I have been doing programming for a while, it is great to just re-adjust and constantly grow as a coach. Thanks guys for the opportunity to do so!
Strength:
Snatch (new PR)
1-1-1-1-1-1-1
3 x max rep handstand push ups (really get low on these, if you need pads, get them -I want your head touching something every rep.)
Metcon:
Randy with a Twist (even my names are clever)
Randy is normally 75 power snatch at 35kg - today we will be performing Randy as a tabata with v-twists for the mid-line stability (those chiseled abs)
20 secs on power snatch 35/22.50kg
10 sec transition time
20 secs on Russian v-twists 16kg kettlebell
10 sec transition time
Score will = how many rounds it takes you to complete 75 power snatch (the only number you need to think about is the snatch)
A complete round is 1 minute, or both movements - so even when you hit all your reps on the snatch you still have the last 20 secs of v-twists to do.
Note on the timer, if it says 24 as the rounds count it took you 12, it is counting each 30 second cycle as one. :-)

Thoughts:
So, as a coach you come into your gym daily with a smile on your face looking forward to seeing all your "family" members, each and every one of you bring something to the table that I love, and want to see daily.
Then, you find out from someone who is not a member of your gym, that some of your members have gone and gotten their Level 1 certification (which I think is awesome for all), and is opening up a gym - not a CrossFit gym as far as anyone can tell - but of course trying to follow the CrossFit methods.
These members never came to you and asked you your opinion (not my blessing, noone needs to ask for that and please do not get that confused), told you they were interested in opening a gym on their own, or even letting you know they would be leaving to pursue their own dreams, (again that is what everyone should do - follow your dreams). The only comments you got was how they were leaving their other gym because the "politics" were to much to handle.
My question is - does the pursuit of your own dreams result in making another person feel like the smile you gave them 3 or 4 times a week, the hug when you left and the thank you, were only because you were trying to obtain the spirit of anothers dreams?
I'm confused and sad????

9am class was at Lawlor - running some stair, doing some burpees, and getting ready for the Climb the Legacy event this next Sunday the 25th.

Left the programing up to Ryan today, and I am sure he did a great job!
Just a few high lights from the Fittest Of The Sierra's competition today:
Travis took third with an amazing performance on the row run WOD, a new PR on his over head squats, and a 7 + round score on the 12 min AMRAP which included 7 reps at 115lbs anyway over head, 7 burpees, and 7 pull ups (his rest time)!!
Ashleigh - not even sure where to start with her! She started CrossFit about 5 months ago, and has done a great job on PR'ing on her lifts weekly, getting her kipping pull ups down, and giving it her all. She came in toady nervous and a little over whelmed not knowing if signing up for RX'd woman's was right. Well I am here to tell you F*#K YES it was right - and she did great!
Sean came from Colorado a few weeks ago, is a great CrossFitter, and proved it today. He has competed in many sectionals, and local competitions, and his addition to the BBCF family is a bonus for us all!
Adam, another "newer" member to the family - and hell yes did amazing as well! Adam comes to us from the military, and is also somewhat new to CrossFit - at least in an actual CrossFit gym. His Olympic lifts are spot on, and makes a great addition to the family and team as well! Look for him to start adding some bits and pieces to your Oly lifts too.
Evan - Evan, Evan, Evan.... Well the youngest competitor by at least 10 years when it came to the men, and even though he did "scaled" he fought for every step, every rep, and every press like it was his last breath in his body. I had to fight tears of "hell yes that's my boy" mixed in with "oh my god that is my baby"! So, with that he PR'd on his front squats at 115lbs, and his clean and jerk at 85lbs. When you see him, give him a high five - he represented like no one would of expected! THAT'S MY BOY!!!
So, there is a slight recap of the day, there were lots of pics and video taken so we will posting those on the website and facebook too!

This was his fourth deployment, his first to Iraq. Ryan was engaged to Ashleigh Mitchell of Fredericksburg, VA. He is survived by his father Steven McGhee of Myrtle Beach S.C., his mother Sherrie Battle McGhee, and his brother Zachary.

If the PM classes are like the AM classes, your all in a whole lot of trouble. LOL
I swear when I say "endurance" day we are not running a 10k or rowing 10000m every time. In fact, the farthest we have run is 1.5 miles, and we did have a 5K in there about a month back...
Anywho - the weather is gorgeous today for a nice run - so even if you don't make it in here is a great way to get the legs moving, and the heart pumping!

Ahhhh the end of another work week - and the start of another great weekend! Looking forward to some spring time weather, and hopefully transition into putting those cold weather running clothes away, and pulling out the tanks and the shorts.
Friday as has been for the past few weeks gives you a choice on your workout for the day - either a nice strong based strength day with a short metcon at the end, or a workout that includes your strength deads, and then a 7 rounder.

Friday as has been for the past few weeks gives you a choice on your workout for the day - either a nice strong based strength day with a short metcon at the end, or a workout that includes your strength deads, and then a 7 rounder.

All right you guys - if you guys don't come in on this day, I will do something to trick you! A skills/endurance day is always something we need and should add to our weekly CrossFit - I swear it is not a 5k or 10k even every week, it can be sprints, running, rowing, or even jump ropes. Get your butts in here, and work on the endurance aspect of your CrossFit game plan as well. Hell, you never know when your going to have to sprint from a tiger or something. :0)
Skills:
Hand stand push ups - holds, trying to flip up against the wall, whatever today. Grab a coach, and have them help you to get up against the wall!
Grab a coach, have him/her put the bands on the pull up cage and help you that way!
No matter what, unless you gots a baby in the tummy - I want you to try to overcome the "fear" of flipping yourself upside down. We used to do it when we were little, we CAN still do it now!

Hope everyone had a great weekend with their family and friends!
We are onto new PR's on our lifts this month! As always there will be 2 olympic or strength lifts posted daily with the exception of Wednesday (skills day) and Friday which will have 3 lifts. With the Olympic days pick one of the two lifts and that is the one to PR on. Power days, you could possibly PR on both lifts, as one would be an "upper" body and one would be a "lower" body lift. Also be on the lookout for new movements to start making there way into our warm-ups, cobra push ups, prison push ups, spider mans etc...
Looking forward to seeing some great gains this month - oh and YES ladies that does include you too! :0)

Happy April Fool's Day!!!
I was going to post our WOD as the ever challenging Burpee Mile, but thought you all might just walk out if you saw it so....
Our warm up today is pretty long, I wanted your strength to be fresh for the WOD< but still a challenging warm-up with some skill strength or oly lifts.
Warm up
3 rounds
250m easy row
10 pull ups
250m med row
10 HSPU
250m sprint row
10 squats
Strength:
Pick any Oly lift or strength lift (we have deads and squats tomorrow) and do about 10 mins of lifting.
Metcon:
"The Airforce" - from the sectionals this year Mid West...
20 thrusters 42.5/28kg (all lifts)
20 SDHP
20 push jerk
20 OHS
20 front squats
4 burpees at the top of every minute no matter where you are in your set.
Time limit 20 minutes
Top male around 3:30 mins
Top female around 5:00 mins
HERO OF THE DAY - MATT HOFF did this WOD in full fire gear of about an extra 60lbs and did it WELL!
